    Why desk work causes neck and shoulder pain

    Sitting hunched toward a screen for hours pushes your head forward and rounds your shoulders. Your neck muscles end up holding your head in a strained position all day, sometimes called "tech neck." Over time this leads to stiffness, headaches, and aching across the shoulders and upper back.

    Fix your desk setup first

    Small changes make a big difference:

    • Screen at eye level so you're not looking down.
    • Shoulders relaxed, elbows at roughly 90 degrees.
    • Feet flat on the floor, back supported.
    • Phone off your shoulder, use a headset for long calls.

    Desk stretches you can do every hour

    Set a reminder and take 60 seconds each hour:

    • Chin tucks, gently draw your chin back, as if making a double chin. Resets head posture.
    • Shoulder rolls, roll your shoulders backward slowly, 10 times.
    • Neck side stretch, gently tilt your ear toward your shoulder, hold 20 seconds each side.
    • Upper-back opener, clasp your hands behind your head and gently open your elbows wide.
    • Seated thoracic rotation, turn your upper body gently to each side.

    The single most powerful habit is simply moving more often, stand up, walk a little, and change position regularly through the day.
